Mobility and Stretching After 40: What Actually Helps Recovery and Injury Prevention

Strength training gets most of the attention in the “40 and still training hard” conversation, but mobility work is what keeps you able to do that strength training in the first place. Stiffness that shows up gradually in your 40s and 50s isn’t inevitable aging in the way it’s often described — a meaningful chunk of it is simply reduced movement variety. Here’s what actually helps.

Regular mobility work — moving joints through their full range of motion, several times a week — helps maintain the range of motion needed for both daily life and strength training, and may reduce injury risk when it’s paired with a structured strength program (see our resistance training guidelines guide). Dynamic stretching before training and either dynamic or static stretching after training both have a place; the old idea that static stretching before lifting improves performance has been largely disproven, and some research even suggests it can temporarily reduce strength output if held too long immediately before a heavy set.

Dynamic vs. static stretching: what’s the difference

  • Dynamic stretching: Controlled, moving stretches — leg swings, arm circles, walking lunges with a rotation — that take a joint through its range of motion while warming up tissue. Generally recommended before training.
  • Static stretching: Holding a stretch in one position for 15-60 seconds without movement — a standing hamstring stretch, for example. More appropriate after training or as a standalone mobility session, since holding a stretch for a long duration right before lifting can temporarily reduce muscular power output.

Why mobility matters more after 40

Joint range of motion naturally narrows with age partly due to connective tissue changes, but a large driver is simply moving less in the full range a joint is capable of — the “use it or lose it” pattern is well documented in the mobility research. For active adults over 40, this shows up practically in a few common places: hip mobility affecting squat depth and everyday activities like getting up from the floor, shoulder mobility affecting overhead pressing and reaching, and ankle mobility affecting how deep and stable a squat feels. None of these are fixed traits — mobility responds to consistent, targeted work, though progress is generally slower than it would be at 25.

A simple starting routine

  • Before training (5-10 minutes): Dynamic movements targeting the joints you’re about to load — leg swings and walking lunges before a lower-body day, arm circles and band pull-aparts before an upper-body day.
  • After training (5-10 minutes): Static stretches held 20-30 seconds for the major muscle groups worked that day, or a short full-body routine on rest days.
  • 2-3 dedicated mobility sessions per week: 15-20 minutes focused specifically on your tightest areas — for most desk-working adults, that’s hips, thoracic spine (upper back rotation), and ankles.

Recovery and mobility work together

None of these substitute for consistent mobility work, but stiffness and slow recovery are rarely caused by just one factor.

Mobility isn’t a nice-to-have add-on after 40 — it’s part of what keeps strength training sustainable long-term. A few minutes of dynamic movement before training, static stretching or dedicated mobility work afterward, and consistency over months rather than expecting fast results, will do more for how your joints feel day-to-day than any single supplement or gadget.
